How to create a weekly menu that works

Most weekly menus fail by Wednesday. Not because they are poorly made, but because they require cooking fourteen different dishes, buying thirty ingredients, and making decisions every day. The rules that do work in consultation are few:

How many calories per day

A healthy weekly menu doesn’t need to be low in calories; it needs to be right for you. As an order of magnitude, maintenance for an adult woman with light activity is around 1,800-2,000 kcal, and for a man, 2,200-2,600 kcal. To lose fat, subtract between 300 and 500 kcal, never below 1,200 kcal for women or 1,500 for men: below that, muscle is lost, and people give up.

You can calculate your number in two minutes using the daily calorie calculator and, if your goal is weight loss, adjust the pace with the calorie deficit calculator. The sample menu below totals between 1,300 and 1,500 kcal for the three main meals; snacks (fruit, yogurt, nuts) make up the difference to your target number.

Protein is the macro most often forgotten in homemade menus. Between 1.6 and 2 g per kilogram of body weight per day, distributed across meals, protects muscle when losing fat and reduces hunger. Each day of the sample menu exceeds 100 g with just the main meals.

These are real recipes from the app, with an AI-generated illustrative image of how the dish looks and the calories and protein per serving. They are designed for one person; if you cook for two, double the quantities and don’t make two menus.

The three main meals total between 1,300 and 1,500 kcal per day. Supplement with one or two snacks according to your target: an apple with peanut butter (220 kcal), a Greek yogurt with walnuts (240 kcal), or a protein shake with banana (260 kcal).

Menu shopping list

Everything you need for seven days, grouped as in the supermarket. Quantities depend on whether you cook for one or more; the app calculates them per serving.

The same framework works for almost any way of eating. What changes is the choice within each slot:

Ingredients (1 serving)

  • Cooked red beans: 250 g
  • Crushed tomatoes: 200 g
  • Onion: 80 g
  • Sweet corn: 80 g
  • Cumin and paprika: 1 tablespoon
  • Extra virgin olive oil: 10 ml

Steps

  1. Dice the onion (80 g) into small pieces. Drain and rinse the beans (250 g) and corn (80 g).
  2. Heat the oil (10 ml) in the pot over medium heat and sauté the onion with salt for 5 minutes until translucent.
  3. Add the cumin and paprika (1 tablespoon total) and stir for 30 seconds.
  4. Add the crushed tomatoes (200 g), beans, corn, and half a glass of water. Mix well.
  5. Simmer for 20 minutes, stirring occasionally, until it thickens. Adjust salt; a squeeze of lime at the end works very well.

Tip: Keeps for 3-4 days in the fridge and freezes perfectly: make a double batch.

How the app does it

Writing the menu is the easy part. The hard part is having it ready by Sunday evening with the shopping done, knowing what to do when you don’t feel like a dish, and not losing track when you eat out. That’s what Fotorie solves:

Behind the criteria are the nutritionists from Vitasane, nutrition centers in Seville: calorie floors, protein distribution, and care during pregnancy or with medication come from their consultation. An app menu does not replace a nutritionist or your doctor if you have a pathology, are pregnant, or are a minor; in those cases, consult them first.

Frequently asked questions

How many calories should a healthy weekly menu have?

It depends on your sex, age, weight, height, and activity level. For most adults, maintenance is between 1,800 and 2,600 kcal per day, and a menu for fat loss is about 300-500 kcal below that, without going below 1,200 kcal for women or 1,500 for men. You can calculate your number using Fotorie's daily calorie calculator.

Can the same menu be repeated every week?

Yes, and that's what makes it work. Repeating breakfasts and two or three main meal bases reduces shopping and decision-making. Change one or two recipes each week to avoid getting bored.

What happens if I don't eat what's on the menu one day?

Nothing serious. A menu is a guide, not an exam. In Fotorie, you mark the meal as skipped or record what you actually ate with a photo, and the coach adjusts the rest of the day.

Is the menu suitable for vegetarians or a Mediterranean diet?

This example is omnivorous and balanced. The app generates Mediterranean, high-protein, hypocaloric, keto, vegetarian, and vegan variants with the same calorie and protein rules.

Do I need to weigh my food?

Not to start. The recipes have calculated portions; if you eat off-menu, the photo estimates the grams, and you can adjust them with a tap if you know the actual weight.
